Rest day! Come in to make-up a workout or work on some mobility. Thanks to all our friends who came out this week to share the pain!

Attention: Per community feedback, the Olympic Weightlifting class has switched from Sunday at 1200 to Saturday at 0900 effective immediately. This means athletes can now come work on Olympic Weightlifting skills then roll into Saturday’s WOD.

Bring A Friend Week Continues!

Today is the final day to share the fun of CrossFit. Friends and family are welcome to come in and aide you in a team workout!

Conditioning:

Working in teams of five complete as many repetitions as possible in 15 minutes of:

  • 300m Run (not scored, serves as ‘pace horse’ only)
  • Kettlebell Swings
  • Box Jumps
  • Row for Calories

Each movement is a station. There is a rest station after the rower. The running station sets the pace of the workout, each time an athlete returns from the 300m run, everyone moves to the next station (Run>KBS>BJ>Row>Rest>Run…).

Tuesday 2013.10.22

Strength:

15 minutes to work up to a max in complex of snatch (full squat if mobility allows) + two overhead squats.

Conditioning:

Three rounds for time:

  • 40 Double Unders
  • 20 Single arm KB thrusters (53/35, 10L/10R)
  • 20 Pull Ups

Our guests did awesome on Saturday and we can’t wait to see new faces today and Wednesday.

Conditioning:

30 minutes, working in teams of three:

800m Seabag (70/50) run followed by as many rounds as possible of:

  • 90 Wall Ball (one may work at a time)
  • 90 Overhead Walking Lunges (25/15) (two may work at a time)
  • 90 Sledge Hammer strikes on tire (one may work at a time)
  • 90 Situps (two may work at a time)

Team must stay together on run- one seabag per team.

Conditioning:

“Cadillac Man”

Working in teams of four, complete as many rounds as possible  in 25 minutes of:

  • 4 x 250m Row Relay
  • 4 x 10 Push-Ups Relay
  • 4 x 10 Pull-Ups Relay
  • 4 x 10 Goblet Squats (53/35)

*Every minute on the minute each team must complete 12 burpees

Remember, we only have one class today at 10am! Have a great labor day!

In teams of two, complete AMRAP in 40 minutes. Work in any order. Order can change each round. Once started, each station (except burpees) must be completed before moving to the next. Everything must be completed before moving to the next round.

  • 160m Sled drag (300/200), partners can work together, take turns, or any combination of the two. They can pull or push, together or separately, just move the sled through the 160m course.
  • 6 x 16′ Rope Climbs,  one partner working at a time
  • 800m Seabag Carry (50/35- one seabag per team), partners can work together, take turns, or any combination of the two. Just move the seabag through the 800m course.
  • 50 Sledgehammer strikes (10/8),  one partner working at a time. Hit the tire like you mean it.
  • 10 Big Tire Flips, partners can work together, take turns, or any combination of the two.  If you can’t lift the big tire as a team, you may recruit one coach or one opponent team member to assist.
  • 50 Slam Ball (40/30),  one partner working at a time. Slam the ball like you mean it.
  • 60 Burpees, one partner working at a time. Burpees can be split up throughout the round at teams’ discretion.
